Prolonged stress keeps the HPA axis (the stress hormone system) running in overdrive. Cortisol and adrenaline remain chronically elevated. Then, in full burnout, the system undergoes a paradoxical crash — the nervous system becomes blunted, numbed. Heart rate variability (HRV) drops dramatically. The parasympathetic system — responsible for recovery, connection, joy, and digestion — goes offline.

The Breathing Patterns That Rebuild Nervous System Capacity
Phase 1: Settling (Week 1–2)
In deep burnout, the nervous system is too dysregulated for intense breathwork. Start with gentle extended-exhale breathing: in for 4, out for 6–8. Do 5 minutes per day, ideally lying down. The goal is simply to signal safety. Don't push for more.
Phase 2: Rebuilding (Week 3–6)
Introduce coherence breathing — 5 seconds in, 5 seconds out — for 10 minutes daily. Research consistently shows this is the most effective pattern for rebuilding HRV and restoring parasympathetic capacity. Track your HRV if you have a wearable — you should see gradual improvement over weeks.
Phase 3: Reactivation (Week 7+)
Once baseline HRV has improved, add energising breathwork — kapalabhati (short sharp exhales through the nose) or breath retention techniques — to gradually restore vitality without triggering the sympathetic system. This phase is about rebuilding energy, not just reducing stress.

- Directly stimulates the vagus nerve — the main nerve of recovery and social connection
- Increases HRV — rebuilding the nervous system's capacity for resilience and stress tolerance

Breathwork accelerates recovery but works best alongside:
- Consistent sleep and wake times (not just more sleep, but regular sleep)
- Reducing decision fatigue where possible
- Social connection — even brief, low-demand interactions activate the vagus nerve
- Nature exposure — even 20 minutes outside reduces cortisol measurably
- Professional support if burnout is severe (therapy, coaching, GP consultation)
