How to Stop Hyperventilating: Why You're Doing It and What Actually Fixes It

Hyperventilating makes anxiety worse — not better. Here's the physiology of why it happens, the most common mistakes people make, and the breathing techniques that actually work.

Hyperventilation — breathing too fast and too deeply — is one of the body's most counterproductive stress responses. It makes anxiety worse. It mimics heart attack symptoms. And most of the common advice about it (including the paper bag) is either wrong or potentially dangerous. Here's what actually works.

What Hyperventilation Does to Your Body

When you hyperventilate, you exhale more CO₂ than your body produces. This drops the partial pressure of CO₂ in your blood (hypocapnia). CO₂ isn't just waste gas — it's a key regulator of blood pH and blood flow.

Low CO₂ causes:

  • Blood vessels to constrict — including those supplying the brain
  • Haemoglobin to hold onto oxygen more tightly (the Bohr effect), paradoxically reducing oxygen delivery to tissues despite more breathing
  • Tingling and numbness in extremities and around the mouth
  • Dizziness, lightheadedness, and feelings of unreality (derealisation)
  • Chest tightness and palpitations
  • Heightened anxiety — which triggers more hyperventilation, creating a vicious cycle

The Paper Bag Myth

Breathing into a paper bag was long recommended to raise CO₂. The logic is sound but the practice is potentially dangerous: if the hyperventilation is actually a symptom of a cardiac event, asthma, or pulmonary embolism, reducing oxygen can worsen the situation significantly. The British Medical Journal and most respiratory medicine bodies now advise against it. The techniques below are safer and equally effective.

What to Do Instead

Step 1: Slow Your Breathing, Don't Try to Breathe More

The instinct during hyperventilation is to breathe more — more deeply, more deliberately. Don't. The goal is to slow down and reduce breath volume. Breathe less, not more. Take smaller, gentler breaths.

Step 2: Breathe Through Your Nose

Nasal breathing naturally slows breath rate and reduces breath volume compared to mouth breathing. If you're hyperventilating through your mouth, close it and switch to nasal breathing immediately. This single action often breaks the cycle within 60–90 seconds.

Step 3: Extend Your Exhale

Breathe in gently for 3–4 counts. Breathe out slowly for 5–7 counts. The long exhale reduces breathing rate, allows CO₂ to rebuild, and activates the parasympathetic system. Don't force the exhale — let it be gentle.

Step 4: Pause at the End of Each Exhale

After a slow exhale, pause briefly before inhaling — a count of 2–3. This short breath-hold is enough to allow CO₂ to recover in the blood. Don't hold to the point of discomfort — just a gentle pause.

Step 5: Ground Yourself

The anxiety component of hyperventilation responds to grounding. While breathing, press your feet flat on the floor. Name five things you can see. Place your hand on your chest and feel it slow. Physical grounding interrupts the mental spiral that sustains hyperventilation.

If You Hyperventilate Regularly

Chronic hyperventilation disorder — where people habitually over-breathe at rest, often without being aware — is more common than most people realise. Symptoms include persistent fatigue, recurrent sighing, difficulty concentrating, and frequent "air hunger." The Nijmegen Questionnaire is a validated screening tool. If this sounds familiar, a respiratory physiotherapist or GP referral is appropriate.
