The Vagus Nerve: Why Slow Breathing Is the Master Override for Stress

It's the principal component of the parasympathetic nervous system — the half of your autonomic nervous system responsible for rest, digestion, recovery, and calm.

The Mechanics: How Breathing Talks to the Vagus Nerve

The diaphragm — your primary breathing muscle — is innervated by the phrenic nerve. But the vagus nerve wraps around the heart and lungs, and when you breathe slowly and deeply, mechanoreceptors in the lungs send signals to the vagus that the body is safe and non-threatened.

Specifically:

  • On inhale: The heart speeds up slightly (sympathetic influence).
  • On exhale: The vagus nerve fires, slowing the heart (parasympathetic influence).

This respiratory-cardiac interaction is called respiratory sinus arrhythmia (RSA). The size of this beat-to-beat variation is measured as heart rate variability (HRV), and it's the single most widely studied biomarker of nervous system health and resilience.

When your exhale is longer than your inhale, you spend more time in the "slow down" phase. Your vagal tone increases. Your HRV improves. Your entire stress response — cortisol, adrenaline, blood pressure — modulates downward.

Polyvagal Theory and Breathwork

Porges's polyvagal theory describes three states of nervous system activation, each associated with different breathing patterns:

  1. Safe and social (ventral vagal): Calm, connected, creative. Characterised by slow, rhythmic breathing through the nose. This is where learning, healing, and growth happen.
  2. Mobilised / fight-or-flight (sympathetic): Fast, shallow, chest-dominant breathing. Short on CO₂, long on adrenaline.
  3. Shutdown / dorsal vagal: Collapsed, dissociated. Very slow, minimal breathing.

The genius of breathwork is that the relationship runs in both directions. Your nervous system state affects your breathing — but your deliberate breathing pattern can shift your nervous system state. The Techniques That Best Stimulate the Vagus Nerve

Coherence Breathing (Most researched)

5 seconds in, 5 seconds out — 6 breaths per minute. This specific rhythm has been shown in dozens of studies to maximise HRV (vagal tone) more than any other breathing rate. Ten minutes produces measurable changes in heart rate, blood pressure, and emotional regulation that persist for hours.

Extended Exhale (Fastest acting)

Any breathing pattern where the exhale is significantly longer than the inhale — 4 in, 8 out; 3 in, 6 out — produces rapid vagal firing. This is the fastest way to come down from acute stress.

Brahmari (Humming)

The vibration of humming travels through the throat and directly stimulates the auricular branch of the vagus nerve. It also produces nitric oxide in the sinuses, which acts as a signalling molecule for systemic calm and vasodilation.

Nadi Shodhana (Sustained vagal toning)

The alternating nostril pattern of Nadi Shodhana creates sustained, rhythmic vagal stimulation and has been shown to improve vagal tone over time with regular practice.

Measuring Your Vagal Tone

HRV (Heart Rate Variability) is the best available proxy for vagal tone. You can measure it with a compatible smartwatch or HRV monitor. High HRV = good vagal tone = better stress resilience, better sleep, better emotional regulation, better physical recovery. Low HRV = chronic sympathetic dominance — the toll of a high-stress life.
